Nobody has ever picked up a pair of running socks and felt anything. Socks are the last thing you buy and the first thing you blame. They sit at the bottom of the kit hierarchy, below the shoes, below the watch, below the gilet you bought in January and have worn twice since.
They are also the only piece of kit in constant, sweating, load-bearing contact with the part of you most likely to ruin a race. So the question is fair. Does a running sock do anything a supermarket three-pack cannot, or is it four quid of marketing wrapped around some polyester? The research is unusually clear about which claims hold up.
What a running sock is actually for
Managing moisture, which is really managing friction
A blister is not a burn. It is a mechanical failure. Repeated shear force, applied to the skin under your foot as it slides a millimetre back and forth inside a shoe several thousand times, splits those layers apart and fills the gap with fluid. A 2025 systematic review on friction injuries in athletes names the sole of the foot as the classic hotspot, because that is where shear and hydration meet.
Hydration is the bit a sock can change. Damp skin has a higher coefficient of friction than dry skin, which means more shear gets transmitted into the tissue rather than sliding harmlessly past it. A sock that moves sweat away from the skin is not a comfort feature. It is the actual mechanism.
Being the thing that wears out instead of you
The second job is duller and more important. A sock is a sacrificial layer. Something in that shoe is going to take the rubbing, and the options are a few pounds of fabric or the skin on your heel. Once a sock has gone thin and slippery at the heel, it has stopped doing the job and started supervising.
The cotton question, and the honest answer
Every running article ever written tells you not to wear cotton. Almost none of them say where that came from, which is a shame, because the source is good and rather more nuanced than the slogan.
In 1990, Herring and Richie published a double-blind study in the Journal of the American Podiatric Medical Association comparing padded socks of identical construction in cotton and acrylic, worn by 35 distance runners. The cotton socks produced roughly twice as many blisters, and the blisters were around three times the size. Runners also reported drier feet in the acrylic pairs.
Here is the part that never makes it into the slogan. When the same researchers repeated the work using thinner socks with less padding, the difference between cotton and acrylic disappeared. So the finding is not simply that cotton is cursed. It is that fibre and construction work together, and a well-built synthetic sock manages moisture better than a well-built cotton one when there is enough fabric involved for it to matter.
Practically: if your feet stay dry and you never blister, your cotton socks are fine. If you blister, changing fibre is the cheapest experiment available.

The things sock brands charge extra for
Compression
This one has been settled fairly recently and the answer is not what the shop display suggests. A 2025 systematic review with meta-analysis in the Journal of Sport Rehabilitation pooled data from 16 trials covering 284 runners and found that wearing compression socks during running did not change physiological outcomes, running performance, or even how hard the run felt, compared with ordinary socks. The certainty of the evidence ranged from very low to moderate, which is academic for do not remortgage.
Wear them if you like them. Plenty of people find them comfortable and there is no evidence they do harm. Just do not expect them to be the reason you finally break ninety minutes.
Toe socks and double layers
These are the two designs with a mechanism you can actually explain. Both put a sliding surface inside the sock, so the shear happens between two bits of fabric rather than between fabric and skin. Blister prevention reviews consistently report reduced shear at the skin from both.
The catch is fit. Two layers take up room your shoe may not have, and toe socks feel deeply strange for the first few runs. Worth trying if you blister persistently. Otherwise they solve a problem you do not have.
Seams, cuffs and the heel tab
A flat toe seam is a real feature rather than a fake one, because a raised seam sitting across the top of a toe is an efficient way to make a blister. Likewise a cuff that holds its height. The no-show sock that slowly disappears into your shoe is not a style choice by mile eight, it is a heel abrasion with a countdown timer.

How many pairs, and how not to wreck them
Three pairs is the number that stops the problem. Two is one washing cycle away from wearing the ones from Tuesday. Beyond three you are just buying socks, which is allowed, but it is not a training intervention.
Wash them inside out, at forty, without fabric softener. Softener coats fibres, which is the exact opposite of what a moisture-managing fabric is for. Replace them when the heel goes thin or the cuff stops gripping, not when they look scruffy. A sock that has lost its shape is a sock that has started sliding.

Common questions
Do I need special running socks or will normal socks do?
If you run short distances, your feet stay dry and you never blister, normal socks are doing fine. The case for running-specific socks gets stronger as distance, sweat and race stakes go up, because that is when moisture and shear have time to combine.
Are cotton socks really that bad for running?
Less absolutely than the internet claims. The well-known study found roughly double the blisters and much larger ones in cotton, but that was with thick padded socks, and a follow-up using thinner socks found no difference at all. Cotton is a bad idea if you blister. It is unremarkable if you do not.
Do compression socks make you run faster?
On current evidence, no. The 2025 meta-analysis of 16 trials found no difference in performance, physiology or perceived effort against ordinary socks. They are a comfort preference rather than a performance upgrade.
How often should you replace running socks?
When the heel fabric goes thin or the cuff stops holding its shape. There is no mileage figure worth quoting, because it depends entirely on your shoes, your gait and how hot your feet run.
What if I still get blisters in good socks?
Then it is probably shoe fit, lacing, or a foot that needs looking at properly. Persistent blisters in the same spot every time are worth a conversation with a podiatrist or physio rather than another sock purchase.
